Summary
Based on your questionnaire and 20 laboratory values we have identified the areas with the greatest potential for improvement: Metabolism & blood sugar, Sleep & circadian rhythm, Heart & vessels. The protocol is designed so that you start with the highest-impact changes and add more gradually — without overwhelm.
time in bed: 6,3 h · BMI: 26,9 · waist-to-height: 0,54
[Add a personal introduction for the client — what you saw in their answers and why these priorities.]
- Low ferritin: set iron supplementation (form, dose, duration) with a doctor after a full blood count and transferrin saturation.
Your priorities
- Metabolism & blood sugar — Fasting glucose above optimum; HbA1c above optimal; High triglycerides; High fasting insulin (early insulin resistance)
- Sleep & circadian rhythm — Less than 7 hours in bed; Late bedtime (after 23:30); Low perceived sleep quality; Frequent night waking
- Heart & vessels — Elevated LDL cholesterol; Elevated blood pressure; Resting heart rate above the 50–65 optimum
- Thyroid — TSH above optimum; Low fT3 (active thyroid hormone); Low fT4
Recommendations
Metabolism & blood sugar
- First meal of the day with 30–40 g of protein and no sweets.
- 12-hour overnight fasting window (e.g. 19:00–07:00), gradually 14 h.
- 10–15 minutes of walking after every main meal.
- Food order: vegetables → protein → carbohydrates.
- Minimise liquid calories (juices, sweetened drinks, alcohol).
Sleep & circadian rhythm
- Fixed wake-up time 7 days a week (± 30 min) — the rhythm is anchored in the morning.
- 10–20 minutes of daylight within 60 minutes of waking, without sunglasses.
- Last meal 3 hours and caffeine 9–10 hours before bed.
- Bedroom 17–19 °C, complete darkness, phone outside the bedroom.
- Dim warm light in the evening and a 10-minute screen-free routine (breathing, reading).
Heart & vessels
- Measure blood pressure at home for 7 days, morning and evening (2 readings), and log it.
- Zone 2: 3 × 45 min a week of brisk walking, cycling or conversational running.
- Salt in moderation, more potassium (vegetables, legumes), less alcohol.
- Add ApoB and Lp(a) at the next blood draw.
Thyroid
- Add anti-TPO and anti-TG antibodies — rule out Hashimoto’s thyroiditis.
- Avoid a long, large calorie deficit — it suppresses T4 to T3 conversion.
- Dietary selenium, zinc and iodine (fish, eggs, seaweed in moderation).
- Optimise ferritin and vitamin D — the thyroid cannot work fully without them.
Biomarker details with explanations and the complete supplement schedule are in the visual part of the protocol above (sections 03 and 04).
30-day plan
Week 1 — Foundation
- Fixed wake-up time and morning light every day.
- First meal of the day with 30–40 g of protein and no sweets.
- 12-hour overnight fasting window (e.g. 19:00–07:00), gradually 14 h.
Week 2 — Sleep & circadian rhythm
- Fixed wake-up time 7 days a week (± 30 min) — the rhythm is anchored in the morning.
- 10–20 minutes of daylight within 60 minutes of waking, without sunglasses.
- Last meal 3 hours and caffeine 9–10 hours before bed.
- Start the first 1–2 supplements from the table.
Week 3 — Heart & vessels
- Measure blood pressure at home for 7 days, morning and evening (2 readings), and log it.
- Zone 2: 3 × 45 min a week of brisk walking, cycling or conversational running.
- Salt in moderation, more potassium (vegetables, legumes), less alcohol.
- Add the remaining supplements, one every 3 days.
Week 4 — Fine-tuning and measuring
- Rate energy, sleep and mood (1–10) and compare with week 1.
- Lock in the habits that work; adjust one that does not.
- Schedule a follow-up blood test in 8–12 weeks.
Follow-up tests
- Repeat in 8–12 weeks: Glucosa en ayunas, Insulina en ayunas, HbA1c, Triglicéridos, colesterol LDL, PCR-us, homocisteína, Vitamina D (25-OH), Vitamina B12, Ferritin, TSH, fT3, fT4, Total testosterone, ALT (liver), GGT (liver), HOMA-IR.
- Track at home: morning resting heart rate, HRV (if you have a wearable), waist circumference weekly, sleep.
